It is the result of your patella tendon being overstressed. The first thing one must do to rehab this injury is by modifying or reducing the intensity of the activity that aggravates the knee. In other words you must rest to let it heal. After all, it is an overuse injury. Second thing you must do is address the biomechanics of the hip and foot. Third you must start your rehab journey and slowly load the tendon to build resilience. . Below is a list of exercises in order for you to follow: . 1. Foam roll quads, hips, hamstring and calf 5-6 mins (not shown in video) 2. Cross friction massage patella tendon for 5 mins every other day, will have slight pain afterwards, that is ok 3. Stretch quads/hip flexors 1 min 4. Isometrics to load the tendon 3 sets of 30-45 secs hold, 1-2 min rest in between (stay below 4/10 pain) 5. Wall Sits to load the tendon 3 sets of 30-45 secs hold, 1-2 min rest in between (stay below 4/10 pain) 6. Eccentric single leg squats 3 sets of 5-10 reps (keep hips pointing straight and knee aligned to second and third toes) 7. Hip abduction 3 sets of 5-10 reps 8. Gradual return to activity/sport . Hey everyone! Today I want to point out a lower body BAND drill you can do to help relieve some of that low back pain. . So with this recovery drill we have two goals: . 1) Traction the low back! A traction essentially helps to relieve the compressive forces we put our body through in a workout! Although a small amount, we are theorectically seperating joint surfaces because of the elastic force of the band. . 2) Engaging Core: The position of the band pulls is into MORE on an anterior pelvic tilt (APT) which can cause some of that facet pain I've discussed before. So what we want to do is engage that core to put ourselves into a posterior pelvic tilt (PPT). The engaged core will also work through a process called reciprocal inhibition to help turn off some of the tight low back muscles. . Try this out for yourself! BANDED EXERCISES TO IMPROVE POSTURE ๐Ÿคฐ๐ŸปPART 1 LAT PULL DOWNS strengthens mid back muscles. Use these muscles to correctly lift and carry things (such as baby) rather than overusing upper traps 1. Hold the band about shoulder width apart over your head 2. exhale as you pull band slightly outward and down. Lift chest, draw shoulder blades down CHEST FLY Help stretch and strengthen chest muscles. U should also feel your mid back working, creating shoulder stability 1. Place band behind you, holding it in your hands along front side of arms. Start with arms in a โ€œTโ€ position 2. Exhale drawing shoulder blades down and bring arms forward. Squeeze chest. REVERSE FLY A very common exercise in the shoulder rehab world. It also strengthens mid back and stretches chest muscles 1. Hold band shoulder width apart and position arms out in front with palms facing floor 2. Exhale and draw shoulders down as u pull arms out to a โ€œTโ€. Try these 10-20x as a warm up or posture โ€œresetโ€ STANDING ROW + ROTATION Rotations are amazing. It creates movement and rage and activates the DEEP CORE. The rowing also strengthens your back 1. Standing, place band under front foot and grab band with opposite arm. Stand tall, lift thru chest and draw shoulders down 2.
